Why This Soup Works
Most “healthy” soups are broth with a few sad vegetables floating in it. You finish the bowl and you’re hungry an hour later. This one is built different.
The protein is doubled up. A pound of 93% lean turkey plus two cans of white beans gets you to 42g protein per serving without a scoop of anything. Beans bring fiber too, about 9g a bowl, which is why it keeps you full.
The tomato paste does the heavy lifting. Two tablespoons, cooked until it turns brick red, gives the broth depth that normally takes hours of simmering. Skip it and the soup tastes flat.
Mashing a cup of beans thickens the broth. No cream or flour. The starch from the beans does it. You get a soup that coats the spoon instead of running off it.
Lemon at the end wakes it up. Turkey and beans are mild. Half a lemon cuts through and makes the whole pot taste brighter. Add it off the heat so it stays sharp.
Tuscan Turkey & White Bean Soup
Serves 5 | ~400 cal, 42g protein per serving | About $3 a bowl
Ingredients
- 1 tbsp olive oil
- 1 lb 93% lean ground turkey
- 1 white or yellow onion, diced
- 2 carrots, diced
- 2 celery stalks, diced
- 4 tbsp tomato paste
- 1.5 tbsp TFC Land Herb & Garlic seasoning
- 2 cans (15 oz) cannellini or great northern beans, drained and rinsed
- 6 cups low-sodium chicken broth
- 2 bay leaves
- 1 medium zucchini, diced
- 4 cups chopped kale, stems removed (or 5 oz spinach, weighed)
- Juice of 1/2 lemon
- Salt and black pepper to taste
- Grated parmesan and torn fresh basil for serving (optional)
Steps
- Heat oil in a large pot over medium-high. Add turkey and break it up. Cook until browned, about 6 minutes.
- Add onion, carrot, and celery with a pinch of salt. Cook 5 minutes until softened.
- Add garlic, tomato paste, Land seasoning, and red pepper flakes. Stir 1 to 2 minutes until the paste darkens to brick red and coats everything.
- Add beans, broth, and bay leaf. Scrape the bottom of the pot. Bring to a simmer and cook uncovered 15 minutes.
- Mash about a cup of beans against the side of the pot with a spoon to thicken the broth.
- Add zucchini and kale. Simmer 4 minutes until kale is wilted and zucchini is just tender. If using spinach, turn off the heat and stir it in.
- Remove bay leaf. Stir in lemon juice. Taste and adjust salt and pepper. Top with parm, torn basil, and black pepper.
Low energy version: Skip carrots and celery, use frozen mirepoix or just onion. Spinach instead of kale. 25 minutes.
Meal Prep Breakdown
This soup was built for the fridge. One pot on Sunday gives you 5 bowls at 400 calories and 42g protein each.
Fridge: Cool it down, then portion into 5 containers. Holds 4 to 5 days. The beans keep soaking up broth, so it gets thicker every day. Add a splash of water or broth when you reheat.
Freezer: Freeze in single portions for up to 3 months. If you know you’re freezing it, hold the zucchini and kale and add them fresh when you reheat. Zucchini goes soft in the freezer.
Reheat: Stovetop over medium for 5 minutes, or microwave 2 to 3 minutes, stirring halfway. Finish with fresh lemon and parm. The lemon fades in the fridge, so a fresh squeeze brings it back.
Make it a bigger meal: Serve over 1/2 cup cooked rice or with a slice of toasted sourdough. Adds about 100 to 150 calories.
FMC Tips
- Brown the turkey hard. Don’t stir it every 10 seconds. Let it sit and get color. Those browned bits on the bottom of the pot are flavor, and the broth pulls them up in step 4.
- Watch the tomato paste. Brick red is the goal. Black is burnt. Keep it moving once it darkens.
- Kale stems out. They stay tough no matter how long you simmer. Strip the leaves and save the stems for a stir fry.
- Taste before you salt. Low-sodium broth varies by brand. Parmesan adds salt too. Season at the end, not the start.
- The Land blend is doing the work. It’s no-salt-added, so 1.5 tbsp goes in without throwing off the sodium. Don’t have it yet? Use 2 tsp Italian seasoning and grab Land here for next time.
Substitutions
- Ground turkey: Ground chicken works the same. Lean ground beef adds flavor and about 40 calories a bowl. Chicken sausage, casing removed, is the fastest flavor shortcut.
- White beans: Chickpeas or navy beans. Any white bean mashes well for the thickening step.
- Kale: Spinach, Swiss chard, or escarole. Spinach goes in off the heat.
- Zucchini: Skip it, or use diced yellow squash or green beans.
- Chicken broth: Vegetable broth if that’s what you have. Beef broth makes it heavier.
- Parmesan: Pecorino, or skip it for dairy-free. A spoon of nutritional yeast gets you close.
- Lower carb: Use one can of beans instead of two and add 4 oz more turkey. Drops carbs to around 18g.
